You can prepare for a charity run without learning to love running—or starting with a long, nonstop jog. Begin with short run-walk intervals, keep the effort comfortable, and build toward what your particular event requires. The NHS Couch to 5K plan is one useful beginner framework, but its 30-minute endpoint is not a guarantee of readiness for every course.
Start with run-walk intervals, not continuous running
Walking breaks are part of the workout, not a failure or a shortcut. Alternating a brief jog with a walk lets you practise running while keeping the session manageable. Focus on the time you spend moving, not on speed or how far you can run without stopping.
The free NHS Couch to 5K running plan is designed for beginners. In its first session, you walk for five minutes to warm up, alternate one-minute runs with one-minute-thirty-second walks, repeat the set, then walk for five minutes to cool down. The early intervals give you a concrete starting point even if running currently feels unpleasant.
Use the NHS plan as a flexible template
The NHS plan runs for nine weeks, with three sessions per week and a rest day between runs. It gradually increases the running intervals and reaches 30 minutes of running at the end. Those are plan specifications, not a promise that nine weeks is enough preparation for your event or that every participant must run continuously to finish it.

Go at a comfortable pace, and repeat a session or week if you need more time before moving on. The calendar is a guide, not a deadline. The NHS advises listening to your body and stopping if something does not feel right. If you are worried about your health before you begin, speak to a GP.
Check what your charity event actually requires
Before choosing a training target, check the event’s own information. A time-based beginner plan cannot tell you whether you are ready for an unspecified course.

- Distance: Confirm how far you will need to cover. A 5K may suit the NHS plan as a beginner framework; a longer event may call for a longer or different build-up.
- Course: Look at the surface and elevation. A flat paved route and a hilly or uneven course place different demands on you.
- Time limit: Check whether there is a cut-off time and whether your planned pace, including walking breaks, fits it.
- Walking rules: Confirm whether participants may walk throughout or take walk breaks. Do not assume the rules from the event’s charity-run label.
Use those details to set a practical goal: arrive prepared to cover the course at a pace and with walk breaks you can sustain. If the distance, terrain or time limit does not fit the training time you have, seek a more suitable plan or ask the organiser about the course requirements rather than assuming Couch to 5K covers them.
Keep each session simple and safe
- Warm up: Start with a five-minute walk before the intervals.
- Run and walk: Follow your chosen session at an easy, comfortable effort. Use a watch, stopwatch or phone timer if you need help tracking intervals; the NHS app can time them for you.
- Cool down: Finish with a five-minute walk.
- Recover: Keep rest days between running sessions, as the NHS plan advises. Repeat a session or week instead of pushing through one that does not feel manageable.
Choose only the kit you need
Comfort matters more than specialist gear. The NHS recommends comfortable clothes and running shoes that support your feet; you do not need an expensive named shoe based on this guidance. A timer is useful if you are not using the app. For low-light sessions, wear reflective clothing and choose a well-lit route. Bring water when appropriate, particularly on warmer days or longer runs.

The NHS Couch to 5K app and printable plan are free training resources. They are not substitutes for checking your event’s distance, course conditions, time limit and walking rules.
